warm up (run, squats jumping jacks, runs, high jumps..etc)
strecthing

shadow box 5 mins - > ground and pound 3 mins - > Shadow wrestling 5 mins = 3 sets (1 minutes rest bet sets)

sparring
1.) wrestling 5 minutes (2 rounds)
2.) Submission wrestling (5 minutes / 3 rounds)
3.) MMA full contact spar 3 minutes (3 rounds)

cool down...
